It’s not just the plaque.
It’s the chronic, overactive immune response in the brain that seems to be choking off deep sleep.
That matters, because deep sleep is when your brain:
runs the glymphatic system to wash out waste, including amyloid and tau
lowers neuronal activity and amyloid release
calms inflammation and stabilizes brain networks
Large long‑term EEG studies now show that subtle changes in sleep architecture can predict dementia risk years before symptoms, even in people who appear “normal” in the day.
So you have two levers:

Let me walk you through some of the most important things I've done to get my sleep scores to the 100s with 2-3 hours of deep sleep.
My Evidence‑Based Sleep Optimization Protocol
Sleep 7–8 hours every night
Chronic short sleep accelerates biological aging, increases dementia risk, harms insulin sensitivity, and raises cardiovascular risk. Most adults do best with 7–8 hours.
Keep a consistent schedule
I’m usually in bed 9:30–10:00 PM, up 6:00–7:00 AM.
Your circadian clock and immune system both run on this rhythm. The more consistent you are, the more microglia “know” when to repair vs when to stand down.
Get morning sunlight
10–20 minutes outside within an hour of waking:
anchors your circadian rhythm
brings earlier melatonin release at night
improves sleep quality and depth
Block blue/green light 1–3 hours before bed
Dim lights, use warmer colors, and if you’re on screens, use blue‑blocking glasses. When I started doing this, my deep sleep rose by ~15% on average. From my own data.
Optimize your sleep environment
cool room (about 17–20°C / 63–68°F)
totally dark (blackout curtains or mask)
quiet + fresh air / ventilation
Finish eating 3–5 hours before bed
Early dinner has been one of the biggest levers for my deep sleep. Late heavy meals keep your metabolism and immune system more active at night.
Encourage nasal breathing
If you snore or mouth‑breathe, experiment with nasal strips or gentle mouth taping (if appropriate). Even lean, fit people can have sleep apnea that fragments deep sleep.
Reduce nighttime awakenings
cut fluids 4–5 hours before bed
manage stress earlier in the day
eat enough total calories
check for sleep apnea if you wake up repeatedly or unrefreshed
Use targeted supplements (if needed)
Magnesium (200–400 mg) for relaxation
Glycine (3 g) to help lower core temperature and shorten sleep onset
Low‑dose melatonin (0.3–1 mg) mainly for jet lag or circadian issues
Train during the day
Regular exercise improves deep sleep and circadian alignment. Just avoid all‑out sessions right before bed if they hype you up.
Sleep isn't something you can just go do as you do with food. It's both a psychological and a physiological process that requires preparation and the correct state of mind.
